Foam rolling: what it actually does — and what it doesn't
A meta-analysis of 21 studies found foam rolling's effects are real but small: a 0.7% sprint improvement and 4% flexibility gain when used pre-exercise, and a ~6% reduction in muscle soreness afterwards — in the authors' own words, 'rather minor and partly negligible.'
The foam roller is probably the most-owned recovery gadget in any gym bag, so it has attracted a genuine research literature. This meta-analysis pooled 21 studies of foam rolling and roller massagers, split between rolling before exercise (as a warm-up) and after it (as recovery).
Used before training, rolling produced small but measurable benefits: sprint performance improved by 0.7% and flexibility by about 4%, without the performance loss that long static stretching can cause. Used after training, rolling reduced perceived muscle soreness by roughly 6%, and foam rollers modestly helped strength recover compared with doing nothing.
The authors' own conclusion is the honest headline: the average effects are 'rather minor and partly negligible.' Foam rolling earns a place as a warm-up tool and does no harm as a recovery ritual, but it should not be mistaken for a treatment. In the same research landscape, professional massage shows the largest effects on soreness and fatigue among recovery techniques, and progressive exercise remains what actually changes tissue capacity.
Our advice mirrors the data: roll if you enjoy it — a few minutes before training is its best use — and spend your recovery budget where the evidence is stronger.
